you mean like a chest workout that will get you sore? wide grip and close grip benchpress always does the trick for me. Also try some negatives. put on some weight that you know you can rep easily 8-10 times. example 135. take the bar off with a wide grip. slowly lower it down to your chest. It should take you about 10 seconds if you do it right. have your spotter lift the weight off of you after you're lowered it all the way. If you can lift the weight off of yourself then you dont have enough on.

Simple. Take some time off and let it heal. Otherwise you'll just be doing half assed workouts and making the injury worse. Let it heal and you'll be able to train properly again.
